When to rest vs. train: reading your body's signals
Every athlete knows the feeling: you've got a hard session on the calendar, but your legs feel like concrete and you slept badly. Do you push through, or back off? Get this call right consistently and you'll get faster. Get it wrong and you'll either spin your wheels or get hurt.
The good news: your body broadcasts the answer every morning. You just have to know which signals to read.
1. Heart rate variability (HRV)
HRV measures the tiny timing differences between heartbeats. Higher variability generally means your nervous system is recovered and ready; a sharp drop below your personal baseline often means accumulated fatigue or incomplete recovery. A single low reading isn't a verdict — but a downward trend over several days is a strong signal to ease off.
2. Resting heart rate
An elevated resting heart rate — say 5–10 bpm above your norm — can flag that your body is still working hard to recover, fighting something off, or under-slept. Paired with low HRV, it's a clear "go easy today" message.
3. Sleep
Sleep is where adaptation actually happens. A short or fragmented night blunts your ability to absorb a hard session, so a tough workout on poor sleep often costs more than it earns. When sleep is solid and the other signals agree, that's your green light.
4. How the last session felt
Numbers don't capture everything. A session that felt unexpectedly brutal — high perceived exertion for normal work — is its own data point. Track it, because it often precedes the dip the wearable metrics confirm a day later.
Putting it together
No single metric decides the day. The skill is reading them together:
- All green — HRV at or above baseline, good sleep, normal resting HR, last session felt strong → push. This is the day for your hardest quality work.
- Mixed → keep the session but dial the intensity back a notch.
- Multiple red flags → swap in recovery. You're not losing fitness; you're protecting the gains you've already made.
Why the baseline matters more than the number
Here's the catch that trips people up: there is no universal "good" HRV or resting heart rate. A healthy HRV for one athlete might be 40ms and for another 90ms — both perfectly normal. What matters is your trend against your baseline. That's why a screenshot of someone else's numbers is useless to you. Give any recovery metric two to three weeks of consistent morning readings to establish a personal baseline before you start acting on daily deviations. Measure at the same time each day (first thing after waking is ideal) so you're comparing like with like.
Warning signs you're overreaching
Sometimes the signals stack up over weeks, not days. Watch for these patterns — they're the early language of overtraining, and catching them means a few easy days instead of a few lost weeks:
- HRV suppressed for a week or more, not just one bad morning.
- Resting heart rate creeping up and staying there.
- Sleep getting worse even though you're more tired — a classic paradox of an overreached nervous system.
- Motivation and mood dropping, workouts feeling flat, and normal paces demanding higher effort.
- Niggling injuries or lingering soreness that don't resolve in a day or two.
If several of these show up together, that's not a signal to push through — it's a signal to take three to five genuinely easy days. You will not lose fitness. You'll unlock the adaptation your body has been too fatigued to make.
Rest day vs. recovery day — they're not the same
A rest day is full off: no structured training, let the body repair. A recovery day is light, deliberate movement — an easy walk, a gentle spin, mobility work, an easy zone-1 jog — that promotes blood flow without adding stress. Most "red-flag" days call for a recovery day rather than total rest; keeping the body moving gently often clears fatigue faster than sitting still. Reserve full rest for when you're genuinely run down or ill.
